Cat and Cow stretch
The Cat and Cow stretchis a foundational movement that links breath with spinal flexion and extension. It is highly effective for mobilizing the entire vertebral column from the cervical to the lumbar spine.

How to Perform
1Get on your hands and knees on the floor. Make sure your hands are flat directly under your shoulders, and your knees are directly under your hips. Keep your back flat to start.
2⏱ Hold 10sTake a deep breath in. As you do, let your stomach drop down toward the floor. Lift your chest and look gently up toward the ceiling.
3⏱ Hold 10sSlowly breathe out. As you do, push your hands into the floor and round your back up toward the ceiling just like a cat stretching. Tuck your chin down toward your chest. And repeat the flow.
🔁 Repeat this exercise 5 times
Muscles Targeted
Contract during Cow (extension) and stretch during Cat (flexion).
Contracts during Cat (flexion) and stretches during Cow (extension).
Highly active during Cat pose to protract the scapulae and push the floor away.
Assists slightly in posterior pelvic tilt during Cat pose.
Active during Cow pose to retract and depress the shoulder blades.
Helpful For
Helps relieve mechanical tension and restores pain-free lumbar motion.
Corrects hyperkyphosis (rounded upper back) and hyperlordosis (excessive lower back arch) by retraining spinal alignment.
Used in pain-free ranges to gently mobilize the neural pathways and reduce nerve root compression (often paired with nerve flossing).
Highly recommended to maintain spinal mobility and delay fusion.
Eases muscular tension in the upper trapezius and cervical extensors that refer pain to the head.
Benefits
- Improves Spinal Mobility: Gently articulates each vertebra, increasing flexibility in the cervical, thoracic, and lumbar spine.
- Stimulates Circulation: The pumping action helps hydrate spinal discs and promotes blood flow to the surrounding musculature.
- Relieves Tension: Decompresses the spine and stretches out stiffness in the neck, shoulders, and lower back caused by prolonged sitting.
- Regulates the Nervous System: The deliberate linking of slow movement with deep breathing stimulates the parasympathetic nervous system, reducing stress.
Precautions
- Neck Hyperextension: Avoid aggressively throwing the head back during Cow pose, which can compress the cervical spine. The gaze should lift naturally with the chest.
- Wrist Discomfort: For individuals with wrist pain (like carpal tunnel syndrome), modify the tabletop position by making fists or resting on the forearms.
- Knee Sensitivity: Place a folded towel or a specialized pad under the knees to reduce joint compression.
- Pain-Free Range: Do not force the spine into a stretch that causes sharp pain. The movement should remain fluid and comfortable.
